Dumbbell Workout Plan at Home, No Bench | Aion Coach https://aionthecoach.com/workout-templates/dumbbell-home-no-bench Published: 2026-10-01 Use dumbbells and clear floor space for two complete home workouts. No bench, pull-up bar, or furniture balancing is required. The trade-off is that limited weights can eventually limit progression. Equipment: One or two pairs of dumbbells and a clear, nonslip floor Duration: About 35 to 50 minutes per session, including warm-up Frequency: 2 sessions per week; alternate A and B SCHEDULE For example, train A on Tuesday and B on Saturday. Put the dumbbells where setup is easy and the floor is clear. Begin with two visits; add a third only if the first two are comfortable and your week has room. STARTING EFFORT Choose dumbbells for the hardest exercise to set up safely, not the heaviest pair you own. A light pair can be right for pressing and too light for your legs. Finish work sets with about two or three controlled repetitions available. If you cannot manage six push-ups, use knee push-ups or repeat the floor press rather than struggling through uncontrolled repetitions. SESSION A A simple dumbbell and floor session Goblet squat: 2 sets x 8 to 12; rest 90 to 120 seconds. Hold one dumbbell securely and use a controlled depth. Actual load: ______ Reps by set: ______ Notes: ______ Dumbbell floor press: 2 sets x 8 to 12; rest 90 seconds. Use a controlled floor contact rather than bouncing. Actual load: ______ Reps by set: ______ Notes: ______ Dumbbell bent-over row: 2 sets x 8 to 12; rest 90 seconds. Keep the hinge steady; reduce load if the torso swings. Actual load: ______ Reps by set: ______ Notes: ______ Dumbbell Romanian deadlift: 2 sets x 8 to 12; rest 90 to 120 seconds. Stop the lowering where the hinge stays controlled. Actual load: ______ Reps by set: ______ Notes: ______ Dead bug: 1 sets x 6 to 10 per side; rest 60 seconds. Slow the movement rather than adding range you cannot hold. Actual load: ______ Reps by set: ______ Notes: ______ SESSION B Single-leg work and bodyweight pushing Split squat: 2 sets x 8 to 12 per side; rest 90 seconds after both sides. Use bodyweight first; add dumbbells after balance is steady. Actual load: ______ Reps by set: ______ Notes: ______ One-arm dumbbell row: 2 sets x 8 to 12 per side; rest 90 seconds after both sides. Use a staggered stance, with the free hand supported on your thigh if helpful. Actual load: ______ Reps by set: ______ Notes: ______ Push-up or knee push-up: 2 sets x 6 to 12; rest 90 seconds. Choose the floor variation that keeps trunk and shoulder control. Actual load: ______ Reps by set: ______ Notes: ______ Floor glute bridge: 2 sets x 10 to 15; rest 60 to 90 seconds. Start without load and hold a controlled top position. Actual load: ______ Reps by set: ______ Notes: ______ Side plank: 1 sets x 15 to 30 seconds per side; rest 60 seconds. Bend the knees if the full hold loses position. Actual load: ______ Reps by set: ______ Notes: ______ PROGRESSION 1. Add controlled repetitions within the listed range. When every set reaches the top comfortably on two visits, use the next small weight increase if available. 2. If the next dumbbell jump is too large, keep the current load. Add a brief controlled pause or use a familiar single-leg option, changing one thing at a time. 3. For bridges and push-ups, progress repetitions before choosing a harder bodyweight variation. Record the variation as well as the repetitions. 4. When the heaviest dumbbells remain easy for the legs across repeated sessions, acknowledge the equipment limit. More repetitions forever do not recreate heavy strength practice. SUBSTITUTIONS A planned bench press: Dumbbell floor press. Uses the floor for a stable endpoint. Do not improvise a bench from chairs. Barbell deadlift: Dumbbell Romanian deadlift. Keeps a loaded hinge while changing the start position and available load. Bench-supported hip thrust: Floor glute bridge. Keeps hip-extension work with a shorter range and a stable setup. WHEN THE DAY CHANGES If the room is unavailable or your session is shorter, keep a squat or split squat, a press, and a row before adding the remaining work. Resume the next letter on the next visit. Do not turn a rushed home session into an exhausting circuit just to finish the list. LIMITS This template cannot promise every gym exercise or every load target with one pair of weights. It is not a bodyweight-only plan. If the home setup is unstable, the dumbbells are damaged, or a movement causes pain, stop and change the setup or seek individual guidance. These are general training examples for adults, not individual medical or rehabilitation plans. Stop for sharp or worsening pain, chest pain, fainting, or severe shortness of breath, and seek appropriate medical care.
