Dips vs Diamond Push-Ups for Triceps

The short answer

Dip or Diamond push-up?

Diamond push-ups are the better place to start and bar dips the better place to end up. A bar dip moves nearly your whole body weight, against about 64% in a push-up, so once your shoulders accept the bottom position it is the bigger triceps exercise. The bench dip is a short bridge between them, not a long-term triceps builder: in a 2022 study it took the shoulder furthest behind the body and gave the triceps the least work of three dips. Get to 3 sets of 12 clean diamonds, then climb the dip ladder.

QuestionDipDiamond push-up
What it isHold yourself on parallel bars with straight arms, lower until the elbows bend to about a right angle or a little past, and press back up.A push-up with the hands together under the chest, thumbs and index fingers nearly touching, elbows brushing the ribs.
Load on the armsNearly your whole body weight on bars or rings; less on a bench, where the feet helpAbout two thirds of body weight, as measured for a regular push-up
Triceps workHigh on bars and rings; about a fifth lower on a bench (0.83 against 1.04 mV at peak)Higher than a wide push-up: a narrow hand base raised triceps and chest activity
Shoulder at the bottomExtended behind the body, furthest on a bench; rings add instability on topIn front of the body, elbows by the ribs
EquipmentBars, a dip station or rings; a bench that cannot move for the bench versionNone
To make it harderA pause at the bottom, a slower lowering, then a dip belt; ringsFeet raised, a pause, a backpack, a slower lowering
To make it easierA band under the knees, support holds, or a shallower depth you ownHands on a bench or counter, or knees down

Choose the dip when

  • You already do 3 sets of 12 clean diamond push-ups and want more load.
  • You have parallel bars at a gym or a park.
  • You want one move that loads the chest and triceps with nearly all your weight.
  • Your shoulders take the bottom of a dip without pain at the front.

Choose the diamond push-up when

  • You have no bars and no rings.
  • The front of your shoulder aches at the bottom of a dip.
  • You want triceps work with no setup, in the same plank as your other push-ups.

Using both in one week

A week can carry both. Put the dip, or your current rung of the dip ladder, first on one pressing day while you are fresh, and diamond push-ups on another day or at the end of the same session. Do 3 sets of each on two days and you have 12 triceps-heavy sets a week without a single isolation exercise, past the 10 or more the 2026 ACSM stand sets for muscle growth. Keep a day between deep dip sessions.

Aion's dip ladder, with the push-up on the way in

  1. Lead-in, before the ladder: diamond push-ups, hands raised on a bench if needed, to 3 sets of 12 clean.
  2. Bench dip: 3 sets of 8 to 12 on a bench that cannot move, depth limited to what the shoulders accept. Move on at 12 controlled reps.
  3. Support hold on parallel bars: 4 holds of 20 to 40 seconds, arms locked, shoulders pressed down. Move on at a 40 second locked hold.
  4. Parallel bar dip: 3 sets of 5 to 10. The exit is 10 clean dips to a depth you own.
  5. Ring dip: 3 sets of 3 to 8. Move on when the rings stay steady through the whole rep.

The numbers

Peak triceps activity
0.83 bench, 1.04 bar, 1.05 ring (mV)Thirteen experienced men, surface EMG. The bench dip also needed the most shoulder extension (McKenzie 2022).
Bar dip load
Nearly 100% of body weightOnly your hands stay where they are, so a lifter weighing 80 kg moves close to 80 kg.
Push-up load
About 64% of body massMeasured on a regular push-up (Ebben 2011). A narrow hand base raised triceps and chest activity over a wide one in 40 adults (Cogley 2005).
Weekly sets for growth
10 or moreFor each muscle, as set out in the 2026 ACSM position stand. Dips and diamond push-ups both count toward the triceps.

Mistakes that cost the most

  • Bench dips as the main triceps exercise for months. Of the three dips measured, they took the shoulder furthest back and worked the triceps least.
  • Dipping between two kitchen chairs. Chairs can slide or tip at the bottom of the rep, the worst moment to lose support.
  • Chasing depth. Go as low as your shoulders allow without pain at the front, and no lower on the tired last reps.
  • Elbows that flare in a diamond push-up. They should brush the ribs, with the plank rigid.

Questions people ask

Are dips or diamond push-ups better for triceps?

Bar dips, once you can do them: they move nearly your whole body weight, and in the 2022 study bar and ring dips worked the triceps about a fifth harder than bench dips. Until dips are comfortable, diamond push-ups are the better choice, and they stay a good second triceps exercise.

Bench dips or diamond push-ups?

Diamond push-ups for most people. They work the triceps hard with the shoulder in front of the body, while the bench dip takes the shoulder further behind the body than the other dips measured. Use bench dips briefly, as a first step toward bar dips, at a depth that feels fine at the front of the shoulder.

Bench dips vs bar dips: which is harder?

Bar dips. Your feet carry part of your weight on a bench dip and none on the bars. The 2022 study measured higher peak triceps activity on the bars (1.04 mV) than on the bench (0.83 mV) and called the bar dip an appropriate progression from the bench dip.
