The short answer
Push-up or Bench press?
Push-ups can replace the bench press for chest and arm size and for general strength, as long as you keep making them harder. Matched for effort, banded push-ups built as much strength as the bench press in five weeks, and light push-ups grew the chest as well as light bench work over eight weeks. The bench wins on heavy load in small, exact jumps. If a bigger bench max is the goal, or you already do more than about 20 clean push-ups with no way to add weight, bench.
Side by side
| Question | Push-up | Bench press |
|---|---|---|
| What it is | Lower your chest to the floor from a straight plank and press back up. | Lie on a flat bench, lower a barbell to your chest and press it back to straight arms. |
| Equipment | Nothing; a backpack or a band to load it | A barbell, plates, a bench and a rack with safety arms or a spotter |
| Load you move | About 64% of body weight on the hands, which is about 51 kg for an 80 kg person | Whatever is on the bar, from an empty 20 kg bar upward |
| Main muscles | Chest, front delts and triceps, plus the whole trunk holding a plank | Chest, front delts and triceps; the bench holds the trunk for you |
| Muscle activity at matched loads | Close to the bench for most upper-body muscles | Close to the push-up, apart from the deltoid and biceps |
| How to make it heavier | Slower lowering, a pause, feet raised, a backpack, a band across the back | Add plates, usually 2.5 kg at a time |
| Shoulder blades | Free to move around the ribcage | Pulled back and pinned to the bench |
| Where it falls short | Loading gets awkward at the top end, and the plank can tire before the chest | Needs a gym or a home rack, and safety arms or a spotter when it gets heavy |
Choose the push-up when
- You train at home or on the road, with no rack and no spotter.
- Your goal is a bigger chest and arms, and you will add load as the reps climb.
- Your shoulders feel better when the shoulder blades can move than when they are pinned to a bench.
Choose the bench press when
- You want a bigger bench max, for a sport, a test or powerlifting.
- You already do more than about 20 clean push-ups and have nothing to load them with.
- A push-up is too heavy for clean reps: an empty 20 kg bar is less than a push-up puts on the hands of almost any adult.
Using both in one week
Bench first, while you are fresh, then push-ups as the second chest exercise for higher reps. The order comes from the 2026 ACSM position stand: heavier loads done early in a session drive strength, and growth needs at least 10 sets a week, which the push-ups help you reach. A travel week turns it round, with loaded push-ups as the main press on two days and the bench whenever you find a gym.
Loading a push-up at home, lightest change first
- Lower for 3 seconds and pause for 1 second with the chest just off the floor, where the push-up is heaviest.
- Raise your feet: a 30 cm (1 ft) step takes the load at the hands from 64% to about 70% of body weight, a 60 cm (2 ft) box to about 74%.
- Add a deficit: hands on two sturdy books or push-up handles, so the chest sinks below the hands.
- Wear a backpack high on the back, packed with books or water bottles (a litre of water weighs a kilogram). Add 2 to 5 kg at a time.
- Loop a band across the upper back with the ends under your hands. It adds most at the top, where the push-up is lightest.
The numbers
- Push-up load at 80 kg
- About 51 kg64% of body mass at the hands (Ebben 2011): 0.64 x 80 = 51.2 kg.
- Banded push-up vs bench, 5 weeks
- 13.7 to 22.2% strongerThirty trained students, 6-rep-max sets, bands making the push-up as hard as the bench; both groups gained alike (Calatayud 2015).
- Heaviest push-up vs bench max
- 112 kg vs 106 kgEleven trained men in weight vests, force measured at the hands; the two maxes correlated at r = 0.92 (van den Tillaar 2025).
- Light loads, 8 weeks
- 3 to 5 kg on the bench maxPush-ups matched to 40% of each man's bench max did as well as bench press at 40% (Kikuchi 2017).
- Where a load turns light
- 60% of your max21 studies: heavier loads built more one-rep strength; growth was similar when sets went to failure (Schoenfeld 2017).
Mistakes that cost the most
- Counting 50 quick push-ups as strength work. Past about 20 reps the load is light: fine for muscle if sets end near failure, weak for a heavy single.
- A backpack that makes the hips sag. If the plank fails before the chest, the pack is too heavy or sits too low.
- Judging a bench max by push-up reps. Reps measure endurance at a fixed load, not a one-rep max.
- Benching heavy alone with no safety arms. A failed rep can pin the bar to your chest.
Questions people ask
Can push-ups replace weights?
For the chest, shoulders and triceps, mostly yes, if you keep adding load or difficulty: in a 2018 study, four weeks of progressively harder push-ups raised bench press max, as bench training did. Legs and back still need squats, hinges and pulls.
Push-ups or bench press for a bigger chest?
Either, if the sets are hard and there are enough of them: the ACSM stand puts growth at 10 or more sets a week. At matched loads, Kikuchi's eight-week study found push-ups as effective as bench press for chest thickness.
How many push-ups is equivalent to benching your bodyweight?
Only an estimate is possible. A push-up loads about 64% of body mass, and the common Epley formula (max = load x (1 + reps / 30)) makes 64% of a max about a 17-rep load. So 17 strict push-ups predict a bodyweight bench, roughly: rep formulas lose accuracy as reps climb, and they were built on barbells.
When should I stop adding reps and add weight?
Around 20 clean reps. By the same formula, a 20-rep load is about 60% of your max, the line below which one-rep strength gains fell behind heavier loads in the 2017 meta-analysis. Past that, add a pack, raise the feet, or slow the lowering.
